The Central Lancs Grand Prix is fundamental to the success of our own Blackleach Country Park 5-mile Multi-Terrain Race; please support your club and the Central Lancs Grand Prix by taking part in as many of these races as you can!

November 2018

Track: 600m + 200m recovery relays (30 mins)

This speedwork session will be 30 minutes of 600m efforts followed by 200m of recovery. You will partner up with someone of a similar ability and run the session as a relay; one partner completes their 200m recovery while the other does their 600m effort.

You should aim to run the efforts at your “repetition” pace, which is about 30 seconds per mile faster than your 5K pace - you can calculate an accurate value at http://runsmartproject.com/calculator/. For the recoveries, you can walk or jog - just make sure you're back at your starting point before your partner completes their 600m effort! The session is aimed at improving your running efficiency and leg strength.

We will start the formal session at 7:00pm with some dynamic stretches - do a couple of warm up laps if you're ready before this. We will then do the main session. Afterwards, we will do a couple of easy laps to cool down and then some static stretching.

Meet at the Y Club reception at 6:30pm. We’ll do a warm-up in the Castlefield Arena and then head out on the “Kellogg’s” route through Trafford Park. The full route is just over 8 miles and we'll have shorter options available.

From the Y Club, we’ll head across Regent Road and down Ordsall Lane, then over the Manchester Ship Canal and along the full length of Trafford Wharf Road down to the oil terminal. We’ll then wiggle our way along Churchill Way and Trafford Park Road to Mosley Road, then it’s a long straight all the way to the Kellogg’s factory. From there, we bear left and left again onto Davyhulme Road and then head back to the Y Club along Talbot Road (past Old Trafford cricket ground) and then Chester Road.

This speedwork session starts with 7 mins 30 secs of slightly slower than “interval” pace (around your 10K pace), followed by 2 mins 30 secs of jog/walk for recovery. Then, it’s 4 sets of 200m at your “repetition” pace, with 30 seconds standing rest between each effort. We do another 2 mins 30 secs of jog/walk recovery after these four efforts. Then, it's back to the long stuff - another 7 mins 30 secs, at “interval” pace this time (around your 5K pace, so slightly faster than the first time) - again, follow with a 2 mins 30 secs jog/walk recovery. Finally, you’re back on 4 sets of 200m at your “repetition” pace, with 30 seconds standing rest between each effort.

The inspiration for the session comes from Lauren Fleshman at https://blog.strava.com/wow-the-freddykruger-9769/ - it's been adapted a bit for a wider audience; you can do the original distance-based session if you prefer. Thanks to Sarah Wilson for suggesting it!

We have one club place available, which any member can apply for via the Club Secretary. The place is awarded according to the following criteria:

First preference is given to members who have completed the club's summer championship and applied unsuccessfully for a London Marathon place through the ballot.

Second preference is given to members who completed the club's summer championship.

Third preference is given to any member of the club.

If we receive multiple applications of equal standing, the place will be awarded by a random draw of those applications.
